Why your body weight decides your protein target
You probably count calories, watch your carbs, and step on the scale — but can you say how many grams of protein you ate yesterday? Most people can't. That blind spot quietly costs you energy, muscle, workout recovery, and the ability to hold onto strength as you age.

Protein needs scale with body weight because a bigger body has more lean tissue to maintain. That's why the research is written as grams per kilogram of body weight, not a single number for everyone. The old RDA of 0.8 g/kg is a floor — the minimum to avoid deficiency, not the target for someone who trains or is trying to lose fat. As Harvard Health puts it, the RDA is “the amount you need to keep from getting sick — not the amount you need to be at your best.” Most active people land closer to 1.6–2.2 g/kg (0.7–1.0 g per pound).
The keto angle: when you cut carbs, fat becomes your fuel and protein becomes your muscle insurance. In a low-carb deficit, hitting your protein number is the single biggest lever for losing fat instead of muscle — so getting it right matters more on keto than on a standard diet, not less.
How to calculate protein by body weight (the formula)
If you'd rather see the math, here it is. Convert your weight to kilograms, then multiply by your range:
weight in kg × 1.6 = lower daily protein (g)
weight in kg × 2.0 = higher daily protein (g)
Worked example — 150 lb, active, losing fat: 150 ÷ 2.205 = 68 kg. 68 × 1.6 = 109 g and 68 × 2.0 = 136 g, so the target is about 109–136 g of protein per day— roughly 27–34 g across four meals. (In pounds, that's about 0.7–0.9 g per pound.) Notice this runs higher than the old “1.2–1.6 g/kg” you'll see on generic calculators, because those apply one flat range to everyone. Ours adjusts the multiplier for your activity level and goal, so an athlete cutting fat and a sedentary person maintaining don't get the same answer.
Why protein matters more than people think
Protein does far more than build muscle. Your body uses it to repair tissue, make enzymes and immune cells, and — importantly for anyone watching their weight — it's the most filling of the three macronutrients. Eat enough at a meal and you naturally snack less.
Come up short and the problems stack up: you get hungry an hour after eating, you lose muscle while dieting, and with age you lose strength and balance faster than you should. The trap most dieters fall into is cutting calories hard andprotein at the same time — so the scale drops, but a chunk of what's leaving is muscle, not fat. That's the outcome high protein is designed to prevent.
One honest caveat: more is not endlessly better. Once you're inside your range, extra protein mostly just adds calories. The goal is to hit your number consistently from quality sources — not to max it out.
How much protein by goal
General health
Aim for the middle of the range — about 1.2–1.6 g/kg (0.55–0.7 g/lb) — and, more important than the exact number, put a real protein source at every meal instead of a protein-heavy dinner after a bread-and-cereal day.
Losing fat (keto & low-carb)
Go to the upper end — about 1.6–2.0 g/kg (0.7–0.9 g/lb). In a deficit this is what keeps the weight you lose as fat, and the fullness makes the deficit bearable. On keto, lean proteins (chicken, white fish, egg whites) let you hit the grams without spending your fat or net-carb budget. And no — for nearly everyone, protein in this range does not“kick you out of ketosis.”
Building muscle
Muscle needs two things: protein (1.6–2.2 g/kg) and a reason to grow (progressive strength training). Protein without lifting mostly becomes expensive calories; lifting without protein leaves gains on the table. Eat enough total food, too — you can't build much in a steep deficit.
Active lifestyle
Training, physical work, and sport all raise recovery needs, so active people sit toward the top of their range. Protein is only part of it — you also need enough sleep, water, and total calories to recover.
Healthy aging (50+)
Muscle loss (sarcopenia) accelerates with age, so older adults benefit from a slightly higher intake and, especially, from spreadingprotein across the day rather than loading it at dinner. Tick the “50 or older” box and the calculator nudges your target up.
How to split your protein across the day
Your body uses protein best in roughly 25–40 g doses, so spreading it out beats one giant meal. Take your daily target and divide it. For a 120 g goal, that's three 40 g meals, or four servings of about 30 g. Most people find breakfast is the weak link — coffee and toast, almost no protein — while dinner is overloaded. Fix breakfast and you'll often close most of the gap on your own.

Common protein mistakes
- Backloading protein at dinner. Spread it across meals so your body can actually use it for muscle.
- Living on shakes. Powder is a convenient top-up, but whole foods bring the vitamins, minerals, and fat that shakes don't.
- Slashing protein in a hard deficit. The one time you need protein most is when calories are low — that's what protects muscle.
- Going high-protein but skipping fiber. Pair your protein with non-starchy veg for digestion and fullness.
- Under-hydrating. As protein goes up, so does your water need.
- Fearing protein on keto. The “too much protein breaks ketosis” worry is overblown for almost everyone — under-eating protein is the bigger risk.
